You’ve heard the conflicting advice. Some experts and productivity specialists swear by the 20-minute midday nap. Others warn that napping increases your risk of metabolic problems. So what does the research actually say?
I talked with Jen Walsh, our certified health coach, about the great midday nap debate. Spoiler alert: You’ll have enough time to read this and still have time to grab your pillow or your walking shoes.
What are the benefits of a midday nap?
The power of the midday power-nap has long been documented—and adhered to by such figures as Leonardo da Vinci and Albert Einstein. “A 15-minute cat nap can improve focus, energy, mood, and short-term memory,” says Jen. “Usually, this short nap won’t affect sleep at night.”
Think of naps like a J-curve. Short naps sit at the bottom—safe, beneficial, no significant risks. But as nap duration climbs past 30 minutes, health risks become more noticeable.

⚠️ Long Naps (30+ minutes)
Research on nearly 2 million people shows naps over 30 minutes are associated with:
- 41% greater risk of high blood pressure, elevated blood sugar, and larger waist circumference
- 50% increased risk of metabolic syndrome (naps of 90-plus minutes)
- Higher rates of cardiovascular disease and all-cause mortality
The sweet spot? Keep your midday naps to under 30 minutes and ideally between 15 and 20 minutes.
Are Long Naps the Cause or the Symptom?
Both, actually.
“The research on the potential negative effects of longer midday naps speaks more to a sedentary lifestyle than the nap itself,” explains Jen. “If your nap lends itself to lounging around the rest of the day or affecting nighttime sleep, then that can lead to metabolic syndrome.”
Here’s the nuance:
Long naps may signal underlying problems:
- Poor nighttime sleep quality
- Undiagnosed sleep apnea
- Depression or hormonal issues
- Overall sedentary lifestyle
But they can also directly cause problems:
- Disruption of nighttime sleep (which creates a vicious cycle)
- Interference with circadian rhythms
- Reduction in physical activity throughout the day
- Contributes to insulin resistance
As with most health-related issues, context matters. If you’re severely sleep-deprived from, say, jet-lag or seasonal changes like Daylight Saving Time, a longer nap (90 minutes-2 hours) can help—as long as it doesn’t impair nighttime sleep. But if you’re regularly sleeping 7-9 hours at night? Long daily naps probably aren’t serving you.
What about Walks? Are They More Beneficial Than Naps?
Here’s where it gets interesting: post-meal walking might be more valuable than napping.
Research shows even 2-5 minutes of walking after eating reduces blood glucose spikes. But 15-30 minutes of moderate walking delivers even better metabolic benefits:

Best timing? Within 60-90 minutes after eating lunch—when blood sugar peaks. The closer to finishing your meal, the better.
Bonus: After-dinner walks may have the greatest impact on overall glucose control, since insulin secretion naturally drops in the afternoon and evening.
So, You’re Saying It’s time to Siesta?
In my conversation with Jen, the ideal post-lunch routine could look something like a good ol’ fashioned siesta.
1. Eat lunch
2. Walk 10-30 minutes
- Optimizes metabolic response
- Prevents reflux (don’t lie down immediately after eating!)
- Gives your food “something to do”
3. If you need it and it fits your schedule, nap 15-20 minutes
“If someone has the time for a full-on siesta—food, walk, nap—good for them! That’s goals!” says Jen. “I’d definitely use the walk to avoid the reflux flare-up.”
The reality is that there’s more than one way to rest. It’s not all-or-nothing. For example, if you still feel tired after your post-lunch walk but don’t have time for a 15-minute nap, you could lay down with your feet propped up and close your eyes for 5 minutes. Giving your eyes and brain a short reset can provide a boost of rejuvenation to tackle your afternoon to-dos.
In Other Words, Walking or Napping Is About What Works?

Here’s the summary:
Don’t nap at all? You’re probably fine—as long as nighttime sleep is solid.
Love your power nap? Keep doing it. Research supports naps under 30 minutes.
Regularly napping 60-90 minutes? Time for a reality check. You either need better nighttime sleep, more movement during the day, or a conversation with your doctor about underlying issues.
The ideal? Sleep 7-9 hours at night, walk after meals, and save short naps for when you actually need them.
